Creatine is the supplement gym members ask coaches about most often, and the question is almost always the same: which one, and how much? The honest answer depends on the goal. Strength, muscle gain and endurance do not draw on the same energy system, so they do not call for the same expectations from a creatine protocol. 1. The main forms of creatine
Several forms are sold, and they are not equally documented.
- Creatine monohydrate: by far the most studied and the most widely used form. It is the reference for improving strength and supporting muscle gain, and it is the form against which every other one is compared.
- Creatine ethyl ester: often marketed as better absorbed, but the published research supporting that claim is thin compared with monohydrate.
- Creatine hydrochloride: valued for its solubility in water, which can be of interest to users who report gastrointestinal discomfort with monohydrate.
For most members, monohydrate is the sensible default, and the burden of proof sits with the alternatives.
2. Creatine and strength goals
For strength, monohydrate is the usual recommendation. Creatine supports the ATP-PCr energy system, which is the system that supplies short, intense efforts: heavy squat sets, bench press, barbell and dumbbell work. That is where a measurable effect on performance is most often observed, and it is why creatine is associated with strength training rather than with steady-state cardio. Equipment matters as much as supplementation here: sets are only productive if the strength training machines and the loading equipment let the member progress safely.
3. Creatine and muscle gain
Building muscle starts with nutrition and programming, not with a tub. A calorie intake above maintenance, with adequate carbohydrate, protein and fat, combined with a structured resistance programme, is the mechanism. Creatine contributes indirectly, by allowing heavier loads to be handled across a training block, which is what drives hypertrophy. It also draws water into muscle cells, which increases muscle volume and can change appearance before it changes performance. That is worth explaining to members, because the first two weeks of a protocol are often misread.
4. Creatine and endurance
Endurance athletes have different needs. Creatine acts primarily on short, intense efforts, so its direct effect on prolonged aerobic work is limited. Some endurance athletes still use it during specific training phases, typically to support recovery between hard sessions. The trade-off to flag is body mass: the water retention that helps a lifter is a cost for a distance runner, and the calorie and carbohydrate intake around the protocol has to be managed rather than increased blindly. Members whose training is built around cardio equipment should weigh that trade-off before starting.
5. Dosing and timing
The commonly used protocol has two phases:
- Loading phase: 20 grams per day for 5 to 7 days.
- Maintenance phase: 3 to 5 grams per day.
Taking creatine alongside simple carbohydrates helps absorption, which is why it is often paired with a protein snack and a carbohydrate source such as honey or oats. Hydration matters throughout, since creatine increases water retention. Individual advice, and any advice given to a member with a medical condition, belongs to a qualified practitioner, and food supplements sold or recommended on your premises must comply with the national rules that apply in your market.
6. What creatine will not do on its own
Creatine is one input among several. A diet built on quality protein sources, whether whey, casein or plant proteins, adequate essential amino acids, real rest days and a coherent training plan will move the result far more than the choice between two forms of creatine. Supplements such as BCAAs or glutamine are sometimes added to support recovery, but they sit downstream of the basics, not upstream of them.

Is the loading phase necessary?
It is one way to reach saturation quickly. A maintenance dose taken consistently gets to the same place more slowly, which suits members who tolerate loading badly.
Does creatine work for everyone?
No. Response varies between individuals, and some people see little measurable change. That is normal and is not a reason to switch forms repeatedly.
Should a gym stock or recommend supplements?
