The hamstrings, at the back of the thigh, are among the most neglected muscle groups on a gym floor, and among the most consequential. They govern stability, they generate power, and their relative weakness is a recognised factor in lower limb injury. For a facility operator the question is practical: which stations does a gym need so that members can train the posterior chain properly, and how should coaches programme it. This guide covers the anatomy, the exercises that work and the equipment behind them.
Why hamstring work belongs in every programme
Well trained hamstrings deliver four things that matter to your members and to your retention.
- Explosive power: essential for sprinting, jumping and changes of direction, which is why athletic and team sport members prioritise it.
- Injury prevention: an imbalance between quadriceps and hamstrings is associated with pain and injury, particularly at the knee and the lower back.
- Posture: strong hamstrings support better posture, which matters for the large share of members who sit all day.
- Balanced development: training the posterior chain produces legs that are structurally, not just visually, balanced.
A balanced strength ratio between quadriceps and hamstrings, with the hamstrings at roughly 60 to 70 per cent of quadriceps strength, is associated with a significantly lower injury risk.
Anatomy: what you are actually training
The hamstring group is made up of three muscles working together.
- Biceps femoris: extends the hip and flexes the knee.
- Semitendinosus: involved in internal rotation of the knee and in hip movement.
- Semimembranosus: contributes to knee flexion and hip extension.
Because the group acts at both the hip and the knee, no single exercise covers it. A gym that offers only a leg curl station is not equipped for complete hamstring training.
The five exercises that matter, and what they need
Lying leg curl
Targets the hamstrings, principally the biceps femoris, in isolation for maximum contraction. A slow tempo improves the contraction at the top of the movement. Equipment: a dedicated leg curl station, which on a commercial floor means a selectorised or plate loaded machine built for continuous use.
Stiff-legged deadlift
Works the hamstrings through their full length and also loads the lower back and glutes. Keep the back flat and lower slowly to avoid lumbar strain. Equipment: an Olympic barbell, plates and, ideally, a lifting platform.
Good morning
Strengthens the posterior chain by recruiting several muscle groups at once. Moderate loads keep the movement controlled. Equipment: barbell and a rack to unload from.
Hip thrust
Loads the hamstrings and glutes. Placing the feet further forward shifts more of the effort onto the hamstrings. Equipment: a bench or dedicated hip thrust station, barbell and plates.
Nordic hamstring curl
A bodyweight exercise developing functional strength and eccentric resistance. Keep the trunk stable and descend slowly. Equipment: a partner or a fixing point that restrains the ankles.

Progress the deadlift and good morning by increasing load gradually, and keep the lowering phase under control on every repetition to maximise time under tension.
Technique points coaches should enforce
- Control the eccentric phase: the lowering phase is particularly effective for hamstring development. Slowing it down improves the result.
- Watch the posture: a flat back and braced trunk protect the lower back, especially on the stiff-legged deadlift.
- Use moderate loads: the hamstrings are sensitive to heavy loading, so moderate loads reduce injury risk.
- Vary the angles: changing leg position and exercise angle recruits different parts of the group.
Finish each session with gentle hamstring stretching to limit soreness and maintain flexibility.
Nutrition and recovery
- Protein intake: around 1.6 to 2 g of protein per kilogram of bodyweight supports muscle regeneration.
- Hydration: supports muscular performance and reduces cramping.
- Rest: leave at least 48 hours between hamstring sessions to allow full recovery and avoid overtraining.
- Stretching and foam rolling: using a foam roller after training helps reduce tension and support circulation.
- Complex carbohydrates: sources such as brown rice or sweet potato support energy through the session.

A facility that wants to serve this properly needs three things: a reliable leg curl station, a free weight area with barbells and a rack, and benches that support hip thrust and accessory work.
